Worked example
Three MP3 settings matter: bitrate (96 to 320 kbps, default 192), sample rate (22.05 to 48 kHz) and channels (keep, mono or stereo).
Bitrate sets the size almost exactly: one minute costs about 0.72 MB at 96 kbps, 0.96 MB at 128, 1.44 MB at 192, 1.92 MB at 256 and 2.4 MB at 320. A 4-minute song is therefore roughly 5.8 MB at 192 kbps and 9.6 MB at 320, so 320 is only worth it when file size does not matter.
For a spoken interview, 96 to 128 kbps mono at 44.1 kHz is plenty and keeps an hour near 43 to 58 MB. Music with cymbals and room ambience sounds safer at 192 to 256 kbps stereo. Mono is half the data of stereo at the same bitrate, so the one voice gets the full budget.
The usual mistake is lowering the sample rate to save space. At 22.05 kHz nothing above about 11 kHz survives, so sibilants and cymbals go dull, while the file is no smaller than a 44.1 kHz file at the same bitrate. Leave the rate on keep source unless a destination demands 44.1 or 48 kHz.
Test it with the loudest, brightest 30 seconds: export at 128, then at 192, and compare the cymbals. If you cannot hear a difference, ship the smaller file. Write the winning combination down once, for example 128 kbps, mono, 44.1 kHz for speech, so the next file is not a guess.
