Worked example
For M4A, choose "M4A (AAC)" in Export format, then pick a bitrate from 96, 128, 192, 256 or 320 kbps; the default is 192, which suits most music.
Size follows the bitrate directly: 96 kbps is 0.72 MB per minute, 128 is 0.96 MB, 192 is 1.44 MB, 256 is 1.92 MB and 320 is 2.4 MB. A 12-minute voice-over at 96 kbps mono is therefore only about 8.6 MB, while the same minutes at 256 kbps stereo reach 23 MB.
Pick by what the file is for. Spoken word for a phone or a video narration is fine at 96 to 128 kbps with Channels set to mono. Music for headphones is safer at 192 to 256 kbps stereo. 320 kbps is rarely audible over 256, and costs 25 percent more space. AAC is often judged to hold up better than MP3 at the same bitrate, but trust your own ears on your own material.
The typical mistake is choosing 22.05 kHz from the Sample rate menu to make the file smaller. That cuts everything above roughly 11 kHz, so hi-hats and the airy part of a voice vanish, and the saving comes from the bitrate setting anyway. Keep source, or 44.1 or 48 kHz when the destination needs it, for example 48 kHz when the M4A goes into a video timeline.
To decide, export the same 30 seconds twice at 128 and 256 kbps, switch between them on headphones with matched volume, and keep the cheaper one that sounds the same.
